<p><strong>The Bench Press</strong> &#8211; the one lift in the gym that’s seemed to transcend beyond the realm of just meathead weightlifting enthusiasts, and solidified itself as the official lift that every man must know his number for. So pretty much, if an over eager Man-Crushing beckons the question, we as men must be prepared to respond proudly with a stout number otherwise risk getting asked to turn in our MAN-Card…</p>
<p><strong>But what if you are a competitive Strongman, CrossFitter, or Olympic lifter that holds the Overhead Press in higher regard????</strong></p>
<p>I for one can attest to this dilemma. However, instead of ditching the bench press all together, I have found a simple and extremely effective way to not only do both, but also utilize one of powerlifting’s most prominent training systems to do so. That’s right, for those of you afraid to expose your undying allegiance to the Overhead Press, you no longer have to shamefully explain to people that you prefer a different movement pattern than the King of Meathead lifts…So rejoice, and restore your MAN-Card to its rightful place in your wallet.  You no longer have to just do Overhead, you can Bench Press too!!!</p>
<h2>The Birth of the SWOLE System</h2>
<p><strong>The solution I found to this meathead conundrum was birthed whilst training for my last Strongman Competition</strong> in which the pressing portion of the competition would be a certain number of reps on different implements for time. Noting that the weights for this event weren’t my limiting factor, I had to focus my time and effort on developing as much speed overhead as possible. </p>
<p><strong>It wouldn’t be enough to just be able to lift maximal loads overhead</strong>, I had to lift them with a relative degree of speed. So taking what I have implemented successfully with my own interpretation of the Westside Method, I simply adopted the same principles utilized to build the bench press, only using the Overhead in its place.</p>
<p>Let’s examine.</p>
<p>If you know the <strong>Westside Method</strong> and the results this program produces you can expect to produce an athlete that can <strong>lift a hell of a lot of weight as fast as greased lighting</strong>. Pretty much, their power output rivals that of an angry bear with the munchies going after your picnic basket. Scary…I know…</p>
<h2>The Basic Concepts</h2>
<p>How are they able to do this? Simple, their training goals (squatting, benching &#038; deadlifting as much as humanly possible) are met by two different methods with two different objectives. The <strong>Dynamic Effort Method</strong>, which is put in place to increase the rate of force development in each core lift, and the <strong>Max Effort Method</strong>, which is put in place to be able to continually overcome the maximal load your body is able to lift. </p>
<p>***Because inducing hypertrophy and a greater degree of work capacity are important goals for my athletes and I, we also implement a Repetitive Effort day for our core lifts as well***</p>
<h2>Applying Dynamic Effort Training to Overhead Lifts</h2>
<p>The objective of the <strong>Dynamic Effort Method</strong> is to increase the rate of force development in your core lift so that your max effort lifts will have greater bar speed. In order for me to take advantage of this training effect so that I could lift not only heavy weights overhead, but do so with speed, I would focus my efforts on the Strict Press, Push Press and Jerk as my core lifts instead of the Bench Press. I follow the same percentage (40% &#8211; 60%), rep (3 reps), and set (8 – 12 sets) range as the Westside Method, just with a different core lift.</p>
<h2>Applying Max Effort Training to Overhead Lifts</h2>
<p><strong>The same principles apply to my approach to Max Effort Method training days</strong>. Three days after my Dynamic Effort Day,  I would focus on hitting anywhere from a 1-5 rep max on the SAME core lift I did three days prior (it’s important to note that I’d rotate implements as well as the style of OH lift in order to continuously adapt to different stimuli). </p>
<p>By focusing on developing as much maximal strength as speed, I was able to develop tremendous power output in this movement pattern, insuring that on competition day, those lifting against me would soil themselves in fear! It worked… #Strength,Speed,&#038;Stamina=Dominance</p>
<p><strong>So where does the Bench Press fit in?</strong> Well, just like with the Bench Press, I found that <u>focusing your supplemental work on the muscles involved in the core lift itself was the best way to improve the core lift</u>. In this case, conveniently enough, the same muscles that are used in increasing your OH Press are the ones being used in the Bench Press (triceps, shoulders, and upper back to be specific). <u>So my supplemental work was composed greatly of Bench Pressing</u>.</p>
<h2>Training Volume Considerations</h2>
<p><strong>As far as volume goes</strong>, I used the same protocol as that of many powerlifters using the Westside Method. On <strong>Dynamic Effort Method training days</strong> where the weight is submaximal, my supplemental work (on the Bench Press) would be relatively heavy (3-5 sets of 4-8 reps), whereas on Max Effort days when I’m lifting near maximal weights for my core lift, the supplemental work would be much lighter with far greater volume (3-5 sets of 12-20 reps).</p>
<p>So all I had to do was implement the <strong>Bench Press as my supplemental lift</strong>  and BOOM, I could actively achieve my objective of increasing not only the weight I could put over head as well as how fast I could do it, but also answer the most important question any and every meathead could be faced with&#8230;  HOW MUCH DO YOU BENCH?</p>

<p>This ebook is heavy loaded on two things:  Technique and even moreso on Sample Routines. </p>
<p><strong>Technique</strong>:  It starts and ends with emphasis on the importance of proper technique in order to accomplish your maximum strength and muscle gains. </p>
<p><strong>Routines</strong>:  In many cases, the routines shows are the exact routines that the monsters of the bench would follow themselves.</p>
<p><strong>Keep in mind something as you read through this sampling of routines from the ebook:</strong> </p>
<p><u>These programs are coming from the best in the world</u>.  It only makes sense to follow what the best in the world have done &#8211; why try to reinvent the wheel?  And with so many different routines to choose from, you could be set for about the next full year for bench press routines.  If you document and track your results the right way, you should easily be able to understand which ones work best for you.  So go to the store, but a notebook for $1 and track your progress.</p>

In fact, in some cases, to spawn gains, he would go through <strong>periods of TREMENDOUS VOLUME</strong>.  <u>Wait until you read the kinds of volume numbers he would hit</u> with his &#8220;<strong>Binge Workouts</strong>&#8221; on the  Dip Stand.  Other Worldly!</p>
<p>&nbsp;&nbsp;&nbsp;&nbsp;</p>
<p><strong><u>Ted Arcidi&#8217;s Blueprint for Benching</u></strong></p>

<p>Ted Arcidi is someone I have been researching quite a bit lately, both due his success as a powerlifter, and because he spent some time competing in the Wrestling Ring during the 1980&#8242;s.  If you haven&#8217;t heard of him, he was billed as the World&#8217;s Strongest Man, as <strong>he was the first man to bench 700</strong> in a recognized competition.  What is awesome is Bench Press Explosion outlines his exact routine he used, which he refers to as <strong>his Bench Press Blueprint for building chest strength and size</strong>.</p>
<p>&nbsp;&nbsp;&nbsp;&nbsp;</p>
<p><strong><u>Ken Lain&#8217;s Program Matrix</u></strong><br />
<strong>Ken Lain has benched 721 and 740 and Bench Press Explosion shows you exactly what he did to get to the 740 mark</strong>.  What else is awesome is that this routine can be used for other multi-joint exercises, so if you want to transition into a period where you emphasize a different exercise, then you can use this program to build your other big movements, such as Squats, Deadlifts, Overhead Press and more.</p>
<p><strong><u>Bench the Chuck Sipes Way</u></strong></p>
<div style="float: right; padding-bottom: 2px; margin-left: 4px;"><img src="http://www.dieselcrew.com/wp-content/uploads/2012/03/chuck-sipes-183x300.jpg" alt="" title="chuck-sipes" width="183" height="300" class="alignnone size-medium wp-image-11874" /></div>
<p>Chuck Sipes was just plain a bad-ass.  In his hey day, not only was he stacked with rock solid muscle, but this crazy bastard used to bend nails and bars, often with the bar in his teeth, as shown to the right, so you know this guy was cool.  <strong>In adddition to his steel bending prowess, this strongman trained up to a bench of 570 and even a set of 6 at 520 &#8211; AWESOME</strong>!  This routine is specifically indicated for thos who are &#8220;stuck in a standstill&#8221; on the bench press.</p>
<p><strong><u>John Carl Mese</u></strong><br />
This is another dude I am not familiar with, but what I liked about this section is that it gave some indications to look for as far as <strong>specific weaknesses you might have in your bench, depending on the spots you fail at</strong>, so you can work on your weaknesses, another big part of bench press success.  Mese&#8217;s program also emphasizes balance between the upper, middle, and lower chest.</p>
<p>&nbsp;&nbsp;&nbsp;&nbsp;</p>
<p>&nbsp;&nbsp;&nbsp;&nbsp;</p>

<p><strong>DIESELS, this is only scratching the surface of what is included in this ebook.  There are actually <u>over 15 Bench Press programs included in this report</u>.</strong></p>
<p><strong>One word to the wise, however</strong> &#8211; <u>don&#8217;t be jumping back and forth between programs</u>.  If you are not seeing results after just two weeks on a given program, don&#8217;t abandon it and move on to another one.  <strong>That is a recipe for sure failure</strong>.  Instead, pick one program out of the many listed here and use it as your guide from beginning to end.  Track your results, including the prescribed sets and reps, but also take note of how the sets felt.  You may be surprised as you look back how a certain percentage of your Max early on may feel tough and then a few weeks later it is a breeze.  It is nice to have indicators like that written down in your work logs.</p>
<p>Then, when the program is complete, assess the results.  You may try going through it again, or switching completely.  With this ultra-cheap $7 report, you are going to be able to enjoy a great deal of flexibility in your training for months and even years to come.</p>

<p>So here is my problem.</p>
<p>Like many people who train in their own home gym or garage gym, <strong>space is often limited</strong>.  </p>
<p>For instance, I train in a two-car garage, but for the most part, the equipment is only on one side of the garage, because the other side is for the car that belongs to the lady of the house.</p>
<p>The result is that I can&#8217;t get everything that I want to have, inside the small space that I have available for me.  </p>
<p>For instance, <strong>I would love to have a separate bench set-up and squat cage</strong>, but I simply don&#8217;t have the room, so I bench in my squat cage.  </p>
<p><strong>It would be great to have a complete set of dumbbells</strong> from 5&#8242;s all the way up to 150&#8242;s, but I just don&#8217;t have the room.</p>
<p><strong>I&#8217;d also love to have my cable / weight stack machine</strong> right there where everything else is, but the damn thing is so large, it just isn&#8217;t going to work, so that unit is pushed off to a completely separate room.</p>
<p>Much of my auxiliary training recently has been based on Super-sets, Pairings, whatever you want to call them&#8230; two or more exercises done pretty much back to back.</p>
<p>However, the walk from the main platform to the cable machine I was using for supplemental tricep work was making me crazy, so I needed to find a different way to get the Tricep work in without having to walk a mile during my workout.  <strong>I mean, the purpose of doing exercises back-to-back </strong>is to <u>NOT rest between sets</u>, and the walk between movements was killing my pump.</p>

<p>And let me just say, <strong>there is no way I am going to do Dumbbell Tricep Kick-backs</strong>.  All I can think of every time I have thought about doing them is that there is a <strong>paparazzi in a bush outside my house</strong> with a camera trying to get a picture of me doing them.</p>
<p>Beyond that neurosis, no matter how heavy or light I go with kick-backs, or how controlled or uncontrolled I do them, I never feel anything the next day.  So they are out!</p>
<p>So, I was trying to think of something else I could do that would be easy to set up and that would take up very little room and I came up with this little exercise&#8230;</p>
<p><font size="4">Banded Tricep Extensions</font></p>

<p>I don&#8217;t know why these never crossed my mind before, considering how much I already use and love bands, but I am happy that the idea finally slapped me in the face.  </p>
<p>This movement is perfect for anyone looking for a different Tricep Exercise to do.  Here are a few reasons to give it, and bands in general, a try.</p>
<p><strong>Minimum Equipment Needed</strong><br />
In the video, I use my squat cage to harness the bands down, but really any sturdy object will work.  I could easy use the jack-pole that supports the roof and guys who train in their college dorm room could use their bed, desk, or a door knob.</p>
<p><strong>Great Value in Bands</strong><br />
Bands are sort of expensive I guess, running from $20 to $40 apiece, but when you consider how versatile they are, the price per exercise plummets.  I use bands for tons of different ways.  Here&#8217;s an older clip using bands in a different exercise pairing, <a target="blank" href="http://www.youtube.com/watch?v=IyD5yObhizw">Upper Body Finisher: Push-ups and Pull-aparts</a>.</p>
<p><strong>Easy to Set-up</strong><br />
It takes about 10 seconds to tie the loop-knot between the two bands and 2 seconds to wrap them around the sturdy object.</p>
<p><strong>Little Space Required</strong><br />
Using the purple bands I only needed to step back away from the tie-down about two feet and that was enough tension.  And if you were in a tighter space, all you&#8217;d have to do is choke up on the bands and you&#8217;d be set.</p>
<p><strong>Full-ROM Tension</strong><br />
The main difference, functionally-speaking, between this movement and Kick-backs is that there is tension on the muscle the entire time.  Momentum is very little of a factor as long as you concentrate on minimizing it.  I was mainly just demonstrating reps in the video, but when I have done these in my workouts, I&#8217;ve focused on performing them more strictly.</p>
<p>This is just the start of what is possible with bands.  If you get a set I am sure you&#8217;ll be able to think up a ton more stuff you can do with them.  </p>
<h2>LESSON LEARNED</h2>
<p>In closing, <strong>don&#8217;t get tunnel vision</strong> in your training.  Take a moment to think things through when you are stuck on something, because <strong>the answer might be as obvious as replacing the normal implement with a band</strong>.  Awesome.</p>

<p>Regardless of the actual set depth that you use when training on grippers, the set-up is the same.  I show this in the video below.  The way you position the gripper in your hand and how you have your thumb in relationship to the rest of your hand makes a HUGE difference in your performance.  This video has been called the best setting demonstration on-line.</p>

<p><strong>#4 &#8211; <a href="http://www.youtube.com/watch?v=u6nD21E6yH8">Build Upper and Lower Body Strength at the Same Time &#8211; Killer Goblet Squats </a></strong></p>
<p><strong>Every so often I like to really challenge myself to do something which has most likely never been done</strong>.  Such was the case with this video.  Instead of goblet squats with a puny 24-kg kettlebell or a normal dimensioned dumbbell, I used the monstrous, globe-headed Inch Dumbbell which weighs in at 172-bs, and I got it for a set of 10.  Looking back, I do wish I would have gone a touch deeper on many of the reps, but my stupid wind pants were hindering me.</p>

<p>This one made a climb to the top of this year&#8217;s videos very quickly, as I just posted it in December.  It has also gotten a lot of good feedback because this exercise is <strong>completely BAD ASS</strong>.  You gotta try this piece.</p>

<p><strong>People are loving the simple grip training exercises</strong>.  This one gives you all the benefits of standard Block Weight training without having to cut up dumbbells or go on a hunt for a wild goose / unicorn implement.  Work this type of lift regular for awesome hand strength.</p>

<p><strong>#1 &#8211; <a href="http://www.youtube.com/watch?v=LUNMaIF3sZI">Sledge Deadlift for Wrist Strength, Stronger Grip, Bigger Forearms</a></strong></p>
<p><strong>The Sledge Deadlift</strong> involves picking up a Sledge Hammer by the end of the handle while balancing a coin on the head, trying to keep the entire implement level.  It will hit your Grip, Wrists, and Forearms.  It is very beneficial so try this one out too, even if you have to choke way up on the handle &#8211; it will still build strength for you.</p>

<p>Please take the time to put your email into one of the boxes to the right.  You can get some of my free reports, sign up for the RSS feed, and get email updates every time there is a new post.</p>
<p>I want to share with you some of the most popular videos I put up last year.</p>
<p>I looked at all of <a href="http://www.youtube.com/jeddjohnson">my videos on YouTube</a> that I uploaded last year and grabbed the top 10 most popular ones and pasted them below.  </p>
<p>As you will see, <strong>I have three main focuses in my training</strong>.  </p>
<p><strong>First and foremost is Grip Strength</strong>.  I work to develop as strong of a Grip as possible for the Grip Contests I compete in and because I have seen the <a href="http://www.dieselcrew.com/building-grip-strength-myths-and-methods-explained">benefits of a strong grip</a> in my other training.  Also because I love Grip Training and Grip Sport so much, I love talking about it here on the site, sharing my experiences and helping others succeed.</p>
<p>Next, I love <a href="http://www.dieselcrew.com/strongman-training.html">Strongman Training</a>, both Strongman like the competitions involving Atlas Stones, Log Lifting, and Odd Objects, and Strongman style training involving Feats of Strength such as Bending Nails and Tearing Cards.</p>
<p>Finally, I do a great deal of training with the objective of <a href="http://jeddcard.dieselcrw2.hop.clickbank.net">building muscle and strength</a>.  While I am not the biggest, most muscular, or strongest, I am very well rounded and understand the proper technique of lifts and want to make sure readers do lifts correctly and safely so that they can enjoy their training and see benefit.</p>
<p>It&#8217;s really all about helping others succeed in their goals.  Much of what I post is based on questions I get from readers who are shooting for goals and want to know how to get there.  Helping you attain your goals is awesome for me, so keep me posted on your journey.</p>

<p><strong>#10 &#8211; <a href="http://www.youtube.com/watch?v=4zS-LREi9Zk">How Often Should You Train with Grippers</a></strong></p>
<p>Grippers are easily the most popular form of Grip Training and one of the biggest events at Grip Competitions.  Unfortunately, there is not nearly as much good information about Gripper Training as there are people trying to sell them, so I put out this and many other <a href="http://www.youtube.com/playlist?list=PL5BF9C519381B3A04&#038;feature=view_all">Gripper Training videos</a> last year.  </p>

<p><strong>#9 &#8211; <a href="http://www.youtube.com/watch?v=wAER823EKAs">Slim Lever &#8211; Grip Strength Challenge for Slim the Hammer Man </a></strong></p>
<p>Of all of the Grip Strength Challenges I ran last year, this one was perhaps the most special, because it was devoted to Slim &#8220;the Hammer Man&#8221; Farman, who was recognized by being inducted into the York Barbell Hall of Fame Last Year.  The Slim Lever is a very intense sledge hammer lift, and if you can do it by the rules described in the video below with a 16-lb hammer or heavier, then you are the freakin&#8217; man!</p>

<p><strong>#8 &#8211; <a href="http://www.youtube.com/watch?v=VZdskaHtey8">Full Body Tension Movement &#8211; Camel Clutch (posterior chain)</a></strong></p>
<p>For this one, I wanted to figure out a way to replicate some of the effects of the Glute Ham Raise, if you don&#8217;t have one.  This variation is something that someone can do to blast the posterior chain until you save up your loose change to get the real thing.</p>

<p><strong>#7 &#8211; <a href="http://www.youtube.com/watch?v=FJTqHovi9DA">Backwards Blob Lifting<a/></strong></p>
<p>This video was a submission for one of David Horne&#8217;s many lists of Grip Performances.  Because one edge of a Blob is straighter than the other, it can make the lift much more difficult to perform when you put your thumb on the rounder edge, as in this video.</p>

<p>I hate when I see exercises being done incorrectly on the web.  It&#8217;s one thing to do them incorrectly if you have been training for many, many years.  However, when new trainees see long-time veterans doing movements on-line incorrectly and they try to replicate that form, the new trainees can get hurt pretty badly.  Since Rows are such a beneficial movement, I wanted to put this one out there and people seemed to get a lot of value out of it.</p>
